What Plyometrics Actually Train

Plyometrics are jump-based movements that train your body to produce force quickly — rate of force development, in coaching terms. The mechanism is the stretch-shortening cycle: when a muscle is rapidly loaded (the dip before a jump) and then immediately shortened (the jump itself), it produces more force than a slow effort would. It's the same elastic quality that makes a good box jump feel springy rather than grindy.

In CrossFit, box jumps are the headline plyometric, but broad jumps, jumping lunges, and the explosive extension in the Olympic lifts all draw on the same quality. Training it makes you more powerful and more athletic — but plyometrics are also uniquely capable of hurting you if you're careless, because the forces are high and fast.

Landing Is the Whole Game

Everyone focuses on the jump up. Coaches focus on the landing, because that's where injuries happen. A good landing is soft and quiet — you absorb the impact by landing with bent knees and hips, in a partial squat, with the whole foot down. A bad landing is stiff-legged and loud, sending force straight into the knees and ankles.

On a box jump specifically, you should land on top of the box in a controlled quarter-squat, not with straight, locked knees. Landing tall and locked out is both hard on the joints and a common way to get pushed off balance. Think 'land like a cat' — quiet, absorbed, ready to move again.

Coach’s note: The most important safety rule for box jumps: never rebound down onto a straight or hyperextended leg. Achilles ruptures in CrossFit almost always happen on the rebound from a box jump when an athlete drops down and immediately jumps again with fatigued, stiff legs.

Step-Down Versus Rebound

There are two ways to get off the box: step down, or rebound (jump straight back up). The rebound is faster and lets you cycle reps quickly in a metcon, which is why competitive athletes use it. But it dramatically increases the load on the Achilles and calves, especially as fatigue sets in and technique degrades.

My strong recommendation for the vast majority of athletes: step down. The seconds you 'lose' stepping down are trivial compared to the months you lose to a ruptured Achilles. If you do choose to rebound, do it only when fresh, only with excellent landing mechanics, and stop the moment your form gets sloppy. There is no metcon score worth a surgical repair.

Programming Plyometrics Sensibly

Because plyometrics are high-intensity and hard on connective tissue, quality beats quantity. A few crisp, powerful jumps do far more for your power than dozens of tired, sloppy ones. This is why dedicated plyometric work is best programmed fresh, in low volume, with full recovery between sets — the opposite of the high-rep, fatigued box jumps you'll meet in some metcons.

Scaling Jumps When You Need To

Box jumps aren't for everyone every day, and that's fine. If you're managing an ankle or knee issue, if you're a beginner still learning to land, or if a workout's volume is high enough to make fatigued jumping risky, scale to step-ups. A weighted or brisk step-up hits a similar stimulus — leg drive and heart rate — with a fraction of the impact and risk.

Height should also scale to the person. There's nothing heroic about a box so tall you barely clear it and risk scraping your shins; a lower box you can attack with confidence and land softly is both safer and better training. Pick the height that lets you move powerfully and land well, not the one that impresses the person next to you.
