Why Rowing Rewards Technique More Than Effort
The rowing machine — almost always a Concept2 in a CrossFit box — is the most efficiency-sensitive piece of cardio equipment you'll use. Two athletes with the same fitness can post wildly different splits purely because one has a clean stroke and the other yanks with their arms and slams the seat around. Rowing rewards rhythm and sequencing far more than raw thrashing, which is good news: technique is trainable.
Because it's low-impact and works the whole body, the rower appears everywhere in CrossFit — as a buy-in, as intervals, as the cardio half of a couplet, and as standalone tests like the 2K or 5K row. Learning to row well is one of the highest-return skills you can develop, and unlike a muscle-up, most people can clean up their stroke in a single focused session.
The Stroke: Legs, Hips, Arms
Every rowing stroke has two phases: the drive (the power) and the recovery (the reset). The golden rule is the sequence. On the drive, the order is legs, then hips, then arms. On the recovery, it reverses: arms, then hips, then legs. Get that order right and everything else tends to fall into place.
The drive
From the 'catch' (knees bent, shins vertical, arms straight reaching forward), you push hard with the legs first — this is where the vast majority of your power comes from. As the legs near straight, you swing the hips open, and only then do you finish by pulling the handle to just below the ribs. Beginners almost always break this order by pulling with the arms too early, which cuts them off from their strongest muscles.
The recovery
Reverse it: extend the arms away first, then hinge the hips forward, then let the knees bend to slide back to the catch. The recovery should be slower and more relaxed than the drive — roughly a 1:2 ratio of drive to recovery. Rushing the recovery is a classic way to spike your heart rate and burn out early.
The Damper Setting Myth
The number on the side of the flywheel — the damper, from 1 to 10 — is the most misunderstood dial in the gym. It does not set 'resistance' or difficulty in the way people assume; it controls how much air enters the flywheel housing, which changes the feel of the stroke. A high damper feels like rowing a heavy boat; a low damper feels lighter and faster.
Cranking it to 10 does not make you row faster — it usually makes you slower and more likely to hurt your back, because each stroke becomes a grind that's hard to sustain. Most athletes row their best at a damper of 3 to 5. The machine measures your actual power output ('drag factor') regardless of the setting, so a smooth stroke at damper 4 will beat a laboured grind at damper 10 almost every time.

Reading and Using Your Split
The most important number on the monitor is your split — shown as your pace per 500 metres. It tells you exactly how hard you're working in real time, which makes it the best pacing tool in the building. If you know your sustainable split for a given distance, you can hold an even, efficient pace instead of sprinting the first 200 m and dying.
Practical pacing looks like this: for a short, hard row, you can hold a faster split; for a long row or a row inside a longer metcon, back the split off to something you can actually sustain while still having legs for the movements that follow. The rower is honest — it will show you immediately when you've gone out too hard, because the split climbs and won't come back down.
Rowing Inside Workouts
In a metcon, the row is often the 'rest' — the part where you're supposed to recover while still moving. Rowing at a controlled split lets your grip and shoulders recover before the next round of barbell or gymnastics work. Athletes who sprint every row and then can't hold the bar afterward have misunderstood the row's job in the workout.
Transitions matter too. Getting on and off the rower efficiently — strapping in fast, standing up cleanly — saves surprising amounts of time over a workout with multiple rowing intervals. Practise the boring stuff, because in a for-time workout, seconds fumbling with the foot straps add up to a worse score than a slightly slower split ever would.
